The Cross-Draft is 20 cross-body climbers, 12 t-press ups, 15 jump squats, and 16 dead bugs. The jump squats and the t-press ups trade the quads and the upper back. 20 cross-body climbers is the long piece, and it keeps the legs in the work, so the quads do not get a rest before the next round.

Pacing
Aggressive cascade turnover with a rear-delt dead stop mid-round. Arms stay heavy on the T; breathe through the bugs.
Keep the later rounds moving at the same size as the early ones. Do not drop the cross-body climbers to keep the other sets moving.

Cross-Body Climbers
Focus on the hard muscular contraction and the twist rather than pure foot speed.
What not to do. Slowing the switch until both feet are on the floor between reps.
T-Press Ups
The range of motion on this is naturally very short. Do not force your chest higher by straining your neck. Focus entirely on the squeeze in the back of your shoulders.
What not to do. Craning the neck to force the chest higher than the rear delts can drive.
Jump Squats
You only need an inch of air to make it plyometric. Don't waste energy jumping for the ceiling.
What not to do. Landing with straight legs instead of absorbing the impact into a bend.
Dead Bugs
Speed is your enemy here. Move deliberately to maximize time under tension.
What not to do. Letting the extended arm and leg drop fast rather than lowering slowly.
Why these movements
The jump squats and the t-press ups trade the quads and the upper back. 20 cross-body climbers is the long piece, and it keeps the legs in the work, so the quads do not get a rest before the next round.
Scaling
Keep the four-movement order. Drop reps across the round so the sequence still visits each position.
Cross-Body Climbers
- Low impact. Keep one foot down throughout — march the pattern instead of running it.
- Slower cadence. Same movement, fewer beats per minute. Cadence is the dial, not the shape.
T-Press Ups
- Shorter lift. Drive into the floor but only lift as high as you can control without the hips or neck cheating.
- Hold the squeeze. Reach the top and freeze for a count instead of cycling reps. Same drive, less fatigue management.
Jump Squats
- Step instead of jump. Same pattern, same range, no flight. Keeps the pace without the landing.
- Lower and slower. Keep the jump but cut the height and take the landing softly.
Dead Bugs
- Knees bent. Bend the knees to shorten the lever. The shorter it is, the lighter it is.
- Partial range. Move only through the range where you can keep the lower back on the floor.
Mistakes and who it is for
- Opening the cross-body climbers at a sprint makes the cross-body climbers the piece that falls apart.
- Resting until you feel fresh between movements removes the point of keeping them in one round.
- Spending the first minutes hard leaves the later rounds as a different, slower workout.
